What the research says

These are independent studies cited as sources. Their authors and publishers have not reviewed or endorsed this book.

You don't have a willpower problem.
You have an 11:40 p.m. problem.

It's 11:40. You're in bed, the phone is at 8 percent, plugged into the cable by your pillow. You meant to answer one message. Twenty minutes later you're deep in a feed you didn't choose, and the next tap is one you've made hundreds of times. At no point did you decide anything. Your hand knew the way.

If that's familiar: this is not a character flaw, and it's not a lack of willpower. It's a loop. A setting (tired, alone, phone in reach), a thought ("just once"), a few seconds of relief, and a worse night after. Loops run on repetition, and they run best at the hour when deliberate effort is weakest. Yours might be 2 p.m. on a slow workday instead; the time changes, the shape doesn't.

Tick what sounds like you

The whole method, in one line

"You don't need to be stronger. You need the setting to stop working against you."

What changes, and how

The method doesn't ask you to be stronger. It changes the setting the urges grow in. In 21 days you make access slow on every device, map the exact sequence your slips follow, learn a fixed five-step response for ordinary urges and a three-level plan for the strong ones, fix the nights and mornings where most slips happen, and build a way back from a slip that doesn't involve hating yourself. Then a 90-day plan keeps it in place.

Phase 1 · Days 1–5

Interrupt the Loop

Make the path longer on every device, map your triggers, and learn the Override and Emergency protocols for the hard moments.

Phase 2 · Days 6–10

Rewire the Reward System

Replace cheap rewards with earned ones, fix your nights and mornings, and design an environment that does the work for you.

Phase 3 · Days 11–16

Identity Upgrade

Fill the gaps the habit grew in. Values, self-control as a skill, real connection, focus, and a healthier relationship with sexuality.

Phase 4 · Days 17–21

Long-Term Armor

Understand relapse, break the shame loop, build your emotional regulation stack, and set up the 90 days that follow.

Each day is 15 to 20 minutes: one idea, why it works, a protocol you can follow at 11 p.m., three small actions, three questions at night, and a short "if you slipped today" section.

Not a blog post stretched to book length: every day ends in actions, every worksheet is used on a named day, and the research behind each tool is cited at the back, with honest limits where the evidence is thin.

What readers say

From people who used it on real nights.

On the first days

“What stood out to me right away is how calm and structured the approach feels. It's not preachy and it doesn't try to shame you, which made it easier to engage with. The way it explains the loop behind the behavior actually makes a lot of sense, and it already helped me look at my own patterns more objectively.”

Why I wrote it, and what it is not

I didn't write this as an expert standing above the problem. I wrote it from inside it. The method began as notes to myself, and I have been living by it for about a year and a half. It started when I finally understood that I wasn't lacking intelligence or drive. I was lacking stability. The first edition was those notes made usable. This second edition was rebuilt with reader feedback, an editorial review of every chapter, and a check of each claim against the research it cites. It is a self-help program, not therapy, and it says clearly when it's time to get professional help. More about me and how the book was made.

Trigger · Days 1, 2, 8, 9Most episodes start with a setting, not a desire: late, tired, alone, phone within reach. Day 1 makes the path longer on every device; Day 2 maps your triggers in the order they happen; Days 8 and 9 redesign your nights and your environment.

An urge is a forecast, not a need. You only have to outlast the peak.

0 min · it starts peak: "this won't stop unless I act" 10-minute rule 15 min
Schematic: the shape is what matters, not the exact minutes.

At the top, the brain insists nothing will change unless you act. That's the forecast talking. The Override Protocol (Day 4) is a fixed sequence for exactly this window: pause, breathe out slowly, name it, wait ten minutes without screens, then move.

It's common. Almost nobody asks for help.

82,243

people in 42 countries took part in the International Sex Survey, the largest study of its kind.

3–17%

showed problematic pornography use, depending on the country. Men reported it most.

1 in 7

of those at high risk of compulsive sexual behavior disorder had ever sought treatment.

Bőthe et al., Journal of Behavioral Addictions (2023) and Addiction (2024).

Roughly 180 million people may be living with this. You are not alone.

Every dot stands for people; the lit ones for those living with this (drawn at about twice the real share so they are visible). Drag the globe to turn it.

180million adults, if the survey's strict rate (3.2%) held across the world's roughly 5.7 billion adults
9 : 1men to women. In the survey, 6.3% of men and 0.7% of women were above the strict cut-off; with the broader screening cut-off, 18.6% of men.
1 in 3of those affected wanted help and never got it (21–37%). Only 4–10% ever sought treatment.

Rates: Bőthe et al., Addiction (2024), 82,243 adults in 42 countries. The world total is an extrapolation of the survey rate to the adult population, not a measured count.

Think about what that number means in lost mornings, in meetings sat through half-present, in conversations not had. This isn't about one bad habit. It's about the person you'd be with your evenings, your focus and your self-respect back. In the survey, between a fifth and a third of affected people wanted help and never got it. Most of them are still waiting for a version of this page.

Day 17

"A slip is information, not a verdict."

Why 21 days, and why it isn't the end

There's nothing magic about 21. The best study on habit formation followed people for twelve weeks and found that new behaviors became automatic after a median of about 66 days, with a huge range: from 18 days to over eight months. Missing a single day didn't derail anyone. So I don't promise you a new brain on day 21. I promise a focused window: long enough to break automatic access, learn the core skills, and get through several hard nights with a plan. Then the 90-Day Continuation takes over.

The reset is the steep part. The continuation is the rest.

21-day reset 90-day continuation day 66 · median day 0 day 90 automatic effort

Shape after Lally et al., European Journal of Social Psychology (2010): median 66 days, range 18–254. Illustrative, not your personal forecast.

For women too

“Everyone talks about men and porn. Nobody talks about you.”

If you're a woman reading this, it's for you too.

Most of what's written about quitting porn is written for men, so many women carry it even more quietly, with a second layer of shame on top: surely I'm the only one. You're not. The loop is the same for everyone: a long day, a phone within reach, the same hour of the night. And so is the way out. The method works on habits, cues, emotions, sleep and environment, none of which depend on gender. A few examples in the book lean male; the tools don't.
